Why This Program
Your Athletic Peak Isn't Behind You

Most dads talk about high school and college like it was the peak. At some point you were running, jumping and lifting nearly every day. Then life happened: the career, the family, the move, or you just lost momentum.

Athletic performance doesn't have to decline with age. I'm a husband and a father, and I'm as strong, explosive and fit as I was back then. Maybe more.

This program is the blueprint I used. It's built for dads whose time is limited: three full-body sessions a week, every one of them doing a lot of work in not a lot of time.

How You'll Train
What Every Week Looks Like

Strength, speed and power in the same session, so you leave the gym feeling like an athlete, not just tired.

🏋️
Three Full-Body Days
Compound lifts for strength and muscle, high-volume accessory work for lean mass. Three days a week, with real recovery in between.
⚡
Sprint Once a Week
Haven't sprinted in years? It starts with sled pushes, sled pulls or hill runs, and builds up to top speed gradually and safely.
🦘
Jump Every Session
For distance, for height, with intensity, for endurance. Jumping is a skill, and you'll train it every time you walk in.
⏱️
Main Lifts on the Clock
Your big lifts run on a time limit at set percentages of your max. Fast sessions, real work capacity, and "open sets" later on to chase PRs.
🧘
Isometrics and Mobility Daily
Targeted holds and spinal movement to clean up those nagging aches and get your range of motion back.
📈
Built-In Progression
Reps come down and percentages go up week to week. You always know exactly what to lift and why.
12 Weeks, 4 Phases
Build the Base, Then Peak
Phase 1
Accumulation
Weeks 1–3
Higher reps at moderate weights to build volume and work capacity. Resisted sprints ease you back into speed.
Phase 2
Building
Weeks 4–6
More sprint volume, heavier lifts and "open sets", where unintentional PRs start to happen.
Phase 3
Strength
Weeks 7–9
New variations of the main lifts, harder jumps, and 10-minute density sets: more work in less time.
Phase 4
Peak
Weeks 10–12
Top speeds, heaviest lifts, best mobility. The phase where other dads start asking what you're doing.

Questions
Before You Start
What equipment do I need?

A gym with a barbell. For sprints, a sled is great, but a hill or open space works. If you need to swap a movement for the equipment you have, keep that same swap for the whole program.

How long are the sessions?

Every day is built to be efficient. The main lifts run on a clock, and rest is up to you, usually 1–3 minutes. You won't be in the gym all day.

I haven't sprinted in years. Is that a problem?

No. Phase 1 uses resisted sprints (sled or hill) on purpose, so your body gets used to sprinting again before you ever hit top speed.

How do I get it?
